#  Nutrientes principais em uma dieta vegetariana

Sendo vegetariano ou não, a chave para a saúde é simples: incluir uma grande variedade de alimentos diferentes em sua dieta - nenhuma fonte    alimentar é nutricionalmente completa por si própria. Os vegetarianos escolhem grãos, vegetais, legumes, nozes, sementes e frutas. Ovos e derivados de leite são opcionais. Em uma dieta baseada em vegetais, nós temos uma vantagem distinta que é a de obter nutrientes de alimentos com alto teor de fibras e baixo teor de gordura saturada e colesterol. Devemos evitar ingerir muitos alimentos refinados.  Proteína  Costumávamos acreditar que vários alimentos vegetais teriam que ser ingeridos em conjunto para obtermos toda a quantidade de proteína, mas várias autoridades em nutrição, incluindo a American Dietetic Association, determinaram que nao é necessário fazer um esforço intencional de combinar os vegetais.  Embora haja uma quantidade menor de proteína em uma dieta vegetariana, isso é na verdade uma vantagem. O excesso de proteína tem sido relacionado a doenças e ataques do coração, vários cânceres, pedras nos rins, osteoporose e diabetes em idade avançada. Uma dieta contendo uma variedade de grãos, legumes e vegetais fornece proteína o bastante sem a superdosagem a que a maioria dos que comem carne estão expostos.  Ferro  Apenas 1/5 do ferro da dieta comum é obtida da carne. Os derivados do leite são deficientes em ferro. Os vegetais mais ricos em ferro são os de folha verde-escura, produtos de soja, legumes, grãos integrais, frutas secas, nozes e sementes. O uso de panelas e recipientes de ferro também contribui com a ingestão necessária. A adição de alimentos ricos em vitamina C às refeições, tais como frutas e verduras, aumenta a absorção de ferro.  Cálcio  As boas fontes vegetais de cálcio são os vegetais folhosos de côr verde-escura, legumes, tofu, leite de soja, tahini (sementes de gergelim moído), amêndoas, figos e algas. Algumas das águas minerais possuem bastante cálcio. O cálcio é também encontrado em produtos derivados do leite mas a carne e o peixe são essencialmente deficientes. Não se tem notícia de nenhum caso clínico de deficiência de cálcio em vegetarianos que não ingerem    derivados de leite e é um fato conhecido que o corpo humano pode se adaptar à uma baixa ingestão de calcio.  Zinco  O zinco é facilmente obtido de vários alimentos vegetais - grãos integrais (pão, massas e arroz), germe de trigo, tofu, tempeh, misô, legumes, brotos, nozes e sementes - bem como ovos e derivados de leite.  Vitamina D  Essa vitamina se forma na presença de luz solar direta ou indireta. Nosso organismo armazena vitamina D durante o verão para o uso durante o inverno.  Na média, cerca de 10 a 15 minutos de sol no rosto e mãos para pessoas de pele clara são suficientes. Pessoas de pele escura, idosos e habitantes de regiões mais frias podem necessitar de uma exposição maior.  Os protetores solares de fator igual ou maior que 8 impedem a síntese da vitamina D. Produtos derivados de leite, margarina e suplementos vitamínicos contêm vitamina D adicional.  Vitamina B12  A vitamina B12 pode ser motivo de atenção no caso dos vegans (vegetarianos que não ingerem alimentos de origem animal), mas é fácil lidar com essa necessidade.  Em sociedades mais tradicionais, com práticas de higiene menos rigorosas, a obtenção dessa vitamina das plantas não seria difícil. Os microorganismos que produzem B12 proliferam no solo e aderem às raízes dos vegetais. O processo tradicional de fabricação de alimentos como o misô e o tempeh também produz essa vitamina. Com os controles sanitários de hoje em dia, essas fontes de B12 provavelmente foram eliminadas. As pessoas que comem    carne obtêm B12 através dos microorganismos que vivem nos animais.  Embora os casos de deficiência sejam bem incomuns, é importante incluir uma fonte confiável de B12 em nossa dieta. A falta de B12 pode levar à uma anemia séria. As fontes incluem leite e derivados, ovos, iogurte, queijo, suplementos vitamínicos, e alguns alimentos enriquecidos como a levedura nutritiva Red Star (T6635+); esta marca é vendida pelas lojas Noah, The    Big Carrot, Taste of Nature e Baldwin.  Outras fontes que podem ser confiáveis são as bactérias que ainda vivem nos vegetais lavados mais ligeiramente e a atividade bacteriana no intestino delgado, mas essas fontes ainda não foram comprovadas cientificamente. Estudos de longo prazo envolvendo vegans não têm detectado deficiência de B12 e, ironicamente, devido à problemas de absorção de B12, mais pessoas que comem carne sofrem dessa deficiência que os vegans.  O corpo humano armazena um suprimento de B12 suficiente para 2 a 7 anos. É especialmente importante que as mulheres grávidas e lactantes assegurem a ingestão de B12.  Outros nutrientes  Todas as outras vitaminas, minerais, gorduras e carbo-hidratos são encontrados em grandes quantidades no reino vegetal. Seria praticamente impossível criar uma dieta baseada em vegetais que não tivesse essas substâncias.  Se estiver tendo dificuldade em se adaptar a uma dieta vegetariana, pode ser que seu organismo precise de alguns meses para se desentoxicar. Tente experimentar uma variedade de alimentos e métodos de cozimento diferentes.  No caso de preocupação com uma possível deficiência nutricional, sempre é possível fazer um exame de sangue, mas fique seguro que em uma dieta vegetariana variada não há carência de nutrientes e é uma opção comprovadamente forte na promoção da saúde. O esquema de arco-íris canadense e o esquema da pirâmide americana agora incluem uma maior porcentagem de grãos e vegetais em relação à carne e derivados de leite.
